Magnesium Glycinate for Sleep: Dose, Timing, and What It Interacts With

Magnesium glycinate is the one people land on after magnesium citrate wrecked their stomach. It’s also the form most associated with sleep, which is why it gets recommended constantly and explained badly.

Here’s what it actually does, how much people typically take, when to take it, and the part nobody mentions — what it interacts with.

What does magnesium glycinate do for the body?

Magnesium is involved in hundreds of processes — muscle and nerve function, blood sugar regulation, blood pressure, and building protein and bone. You’re not “supplementing” something exotic; you’re topping up a mineral a lot of people don’t get enough of from food.

The glycinate part is the delivery. It’s magnesium bound to glycine, an amino acid. Two things follow from that:

  • It’s gentle on the gut. This is the main reason people switch to it. Forms like oxide and citrate pull water into the intestines, which is great if you want a laxative and miserable if you don’t.
  • Glycine itself is calming. It’s an inhibitory neurotransmitter, and it’s the reason this particular form has the sleep reputation while others don’t.

Is magnesium glycinate good for you?

If you’re low on magnesium, yes — and a meaningful chunk of people eating a normal Western diet are on the low side. It’s one of the few supplements where the mechanism is boring and well established rather than hypey.

Where it’s oversold: it is not a sedative. If you’re sleeping badly because you’re on your phone until 1am, or your room is too warm, or your CO2 is climbing all night, magnesium will not fix that. It removes one possible obstacle. It doesn’t override the others.

That’s not a knock — it’s how you should judge any of this. Fix the free stuff first, then use supplements for the remaining gap.

How much magnesium glycinate for sleep?

General adult intake guidance for magnesium sits around 400–420mg per day for men and 310–320mg for women — and that’s total, food included. Most people evaluating a supplement are looking at somewhere in the 200–400mg range in the evening.

The label trap: read whether the number on the front is elemental magnesium or the weight of the whole compound. Magnesium glycinate is only about 14% magnesium by weight, so “1000mg magnesium glycinate” is nowhere near 1000mg of magnesium. Serious brands list elemental magnesium clearly. Vague ones are vague on purpose.

Start at the low end. More is not better here, and the failure mode is unpleasant rather than dangerous for most healthy people.

When should you take it?

Evening, 30–60 minutes before bed, if sleep is your reason. That’s it — no complicated protocol.

With food if it bothers your stomach at all, though glycinate is the form least likely to.

If you’re taking a larger dose, splitting it across the day absorbs better than one big hit. But if you’re specifically after the sleep effect, keep the bulk of it at night.

Can you take too much? What are the symptoms?

From supplements, the first sign is almost always digestive — loose stools, cramping, nausea. That’s your cue to back off, and it resolves when you do.

Genuinely dangerous magnesium excess is rare in healthy people because functioning kidneys clear the surplus. The real risk group is people with impaired kidney function, who can’t clear it and should not be self-dosing magnesium at all.

Signs of a real problem — very low blood pressure, muscle weakness, confusion, irregular heartbeat — are medical territory, not “cut back a bit” territory.

The interactions nobody mentions

This is the practically useful part:

  • Levothyroxine (thyroid medication) — magnesium can interfere with absorption. Separate them by several hours.
  • Certain antibiotics, notably tetracyclines and fluoroquinolones — magnesium binds them and reduces absorption. Space them out.
  • Bisphosphonates (osteoporosis drugs) — same absorption issue.

None of these mean you can’t take magnesium. They mean don’t swallow it at the same time as those medications. If you’re on any of them, get the timing from your pharmacist — it’s a thirty-second question with a real answer.

Glycinate vs citrate — which one?

Citrate is well absorbed and cheaper, but it draws water into the bowel. Which makes it genuinely useful if constipation is the thing you’re solving, and the wrong pick if it isn’t.

Oxide is the cheap filler in bargain multivitamins. Poorly absorbed, most likely to upset you. If a supplement doesn’t say which form it uses, assume oxide.

What I’d actually fix first

If sleep is the problem, magnesium is one lever out of several — and it’s not the biggest one.

The things that moved the needle more for me were environmental. Tracking CO2 in the bedroom explained morning headaches I’d assumed were just bad sleep — the monitor I used is here. Getting airflow through the room helped for the same reason, with a window fan (link). And cutting blue light in the evening with amber bulbs (link) was cheap and noticeable.

On the magnesium side specifically, the one I’ve used and written up is a topical magnesium roller with lavender and cedarwoodhere it is. Different delivery than a capsule, and useful for tension rather than as a substitute for oral intake.

And genuinely, before spending anything: morning sunlight is free and does more for your body clock than any capsule.
